【基礎力量訓練的動作有哪些?】
在我的觀念裡,力量訓練可分為「基礎力量」和「專項力量」。前者是每一種運動項目都要練的,後者跟運動項目有關,例如游泳、自行車、足球和跑步的「專項力量」都會有差別。但「基礎力量」會大同小異,這個大同中就一定有蹲舉……等動作。但除了蹲舉還有哪些?《The System》這本談論基礎力量的專書已經明確回答了這個問題,下面引用原文書第34頁分享如下:

帕列托法則(Pareto’s Principle),是一項著名的經濟學法則,又稱為「80/20法則」,它也適用於力量訓練動作的選擇。它所要表達的意思很簡單:把80%資源花在能產出最大效益的20%關鍵事情上,而這20%的關鍵又將為你帶來80%的效益。從訓練的目的來看,我們可以把這個法則的內容改寫成:從所有的力量動作中選出最關鍵的20%,而這關鍵的20%訓練動作將為運動員的力量與爆發力帶來80%的訓練效果。
這關鍵的20%訓練動作,作者選列如下:
●蹲舉及其變化式:背蹲舉、前蹲舉、單腿蹲
●爆發力動作:上膊、抓舉、挺舉、推舉
●推與拉:臥推、肩推、上膊與抓舉的拉槓動作、划船及其變化式
●下背與後側動力鏈:羅馬尼亞式硬舉 (RDL)、背挺舉、反向背挺舉、早安動作
以上這份清單很短,但這些動作就是我們認為基礎力量動作中關鍵的20%。雖然我們所設計的力量課表中,不會只有這些動作,但80%的訓練效果無疑都是由它們產生,在跟我們合作過的運動員中只要是認真熟練這幾個動作,進步的效果都很明顯。
簡而言之,把你的重心放在學習與優化這幾種動作的教學上,會比學習眾多「複雜的」和「全面式的」課表,更能有效幫助運動員提升力量和爆發力。
除了上述20%關鍵動作之外,任何其他的舉重與訓練動作都應當作輔助、平衡弱點或滿足專項運動需求的訓練手段。這些動作應只占總體訓練的一小段時間,只是在填補訓練空隙,換句話說,它們只是輔助。有很多教練在動作選擇上太過追求創造力,不斷地學習與搜集那些無法顯著提升力量的訓練動作。
運動的基礎元素是蹲、跳、跑、彎(腰)/屈(膝)、(旋)轉、推、拉。只要你在這些基礎元素中奠定良好的基礎,練就更好的動作品質、穩定度與力量,並逐步提升動作的速度,我們幾乎就能為每一種運動提供所需的專項力量。重要的事先做,把大量的時間反覆花在關鍵動作的技術優化與力量強化上。

We ascribe to the 80/20 rule—attributed as Pareto’s Principle, an economic principle. It states that for many events, 20 percent of the work yields 80 percent of the effects. Adapted for our purposes, 20 percent of all the exercise and movement choices yield 80 percent of the gains in strength and power development.
●SQUAT VARIATIONS—back squat, front squat, single-leg squat
●EXPLOSIVE MOVEMENTS—clean, snatch, jerk, push-press
●PUSHING AND PULLING—bench press, military press, pulls (clean and snatch), row variants
●LOW BACK AND POSTERIOR CHAIN—Romanian deadlift (RDL), hyperextension and reverse hyperextension, good morning
That very short list of fundamental lifts compromises our particular 20 percent. Although we dedicate much more than 20 percent of our programming to these basic lifts, there is no doubt that well over 80 percent of the results we have seen in our athletes can be attributed to mastering this handful of movements and lifts.
Made even simpler, placing the primary focus of your coaching on learning and refining your teaching of the fundamental lifts will yield far greater and more sustained gains in your athletes’ strength and power than many more complex and “comprehensive” programs.
Any additional lifts or movements should be considered assistance or accessory work, which serve to address specific needs or deficits. Those exercises make up just a fraction of our time, as they fill gaps, rather than form the base of training—in other words, to provide assistance. Too many coaches try to be creative in exercise selection and end up with a collection of movements and lifts that improve nothing to any significant level.
The fundamental movements of sport are squatting, jumping, running, bending, twisting, pushing, and pulling. By building proficiency in the quality, the stability and strength, and then the speed of those movements, we provide almost all of the sport specificity we need. This is how we put first things first, and spend the greatest amount of time and repetition on refining and strengthening movements.

人們不必擔心觀看影片然後再重複播放。如果您相信這樣的人的存在,那麼“玩命關頭”的電影會讓您太害怕不敢離開家了,以免擔心遇到魯莽的駕駛員。
該影片用手機高影格率(慢動作)拍攝。長時間的飛行使它看起來像是跳得很高,但實際高度只有6.5公尺高。

What really happens VS what people see.
Yesterday I posted this which seemed to rile people up. Many people think posting like this is inciting dangerous behavior. "Bad Demonstration. Ignorant people will follow this and die". Why is it always other people who are behaving irresponsibly. No ever ever comments "I might try to repeat this and die" Why is there so much distrust of other people? What makes your judgement so much better than everyone else's?
People aren't at risk from watching a video and then trying to repeat it. If you believed people like that existed then the "fast and the furious "movies would make you too scared to leave the house for fear of reckless drivers.
The video was filmed at a high frame rate (slow motion). Long airtime gives it the appearance of being a very high jump, but it's only 6.5 meters. While not particularly high, this is still high enough to be painful if you landed on your back or stomach. I know, because I'm not good at doing backflips, but I still try anyway. Landing on your stomach isn’t fatal, but it’s not fun either. That's why I recommend jumping feet first, hands in, as seen in the video. It's actually quite a good demonstration.
I always tell people to check water depth and ensure there are no obstructions before jumping. But when we say "look before you jump" what we really mean is "Think before you act".
Is it risky to climb up to the platform?
Is the platform I am jumping from stable?
Where is my planned landing zone?
Are there any people or objects in the landing zone?
Is the depth of the water suitable for jumping from this height?
What will I do in the air while jumping?
What is my planned body orientation for landing?
Can I swim in these conditions?
How will I exit the water after jumping?
Do I need any additional equipment such as gloves or a life jacket?
Are there people nearby? Do they know I am jumping?
None of these are complicated questions and none require any technical training. This is just basic common sense. Most people do this automatically, without even having to think about it.
The above isn't especially dangerous. People are generally safe and responsible when it comes to their personal safety with a few important exceptions. The real safety tips are down here:
1) Never consume alcohol while cliff jumping. You'd be surprised how many accidents in nature involve alcohol.
2) Never pressure anyone into attempting a stunt they are not comfortable with. If someone is scared, it's because they lack the requisite skill or experience. This increases risk. Teach. Don't tease .
3) Know your limits. Take baby steps. Don't attempt something far above your experience level without consulting someone with more experience. Ignore anyone who is pressuring you. They're not being good friends.
4) Don't do anything stupid to impress a girl. It's not worth it. 9 out of 10 women surveyed preferred men without head injuries.
Now go out to the river and have some fun. Go cliff jumping. Climb as high as you feel comfortable. And if at any time if you feel uncomfortable, just back down and jump from somewhere lower, or not at all. Go with friends that you trust, and watch out for each other. Check the weather first. Prepare equipment you need in advance. You may need a flotation device. If you realize you don’t have enough equipment later, you don’t need to attempt anything you are not prepared for. Just come back and play another day.
Follow these basic steps and you will soon realize that hysteria isn’t the proper approach to water safety. Knowledge and preparation is.

「現金流為王」的極緻 - 資本化與證券化 (一)
筆者一直強調現金流的重要性,其實有多少人真正明白現金流的意義?現金流的重點並不僅僅在於它的多與少,更重要的是它的穩定性及可持續性,在穩定及可持續的基礎上再談增長。對一件資產而言,如果現金流是前傳,那麼資本化(Capitalization)和證券化(Securitization)便是結局。「現金流為王」去到最終、最極緻便是資本化和證券化,從而去完美體現一件資產的真正價值,或者應該說去完全發揮一件資產的潛在價值。
現金流(英文稱為”Yield”更能表達其意思)是反映及量度一件實物資產,特別是本身缺乏流動性的資產,例如一般非上市資產和房地產(俗稱「磚頭」)的最佳工具。世界上有不少資產不具備良好的流動性(Liquidity),市場上沒有市價,其原因可能是因為其本身不是大眾所熟悉的資產,又或是因為它本身的金額(Lump-sum)較大,難融資等等的原因,導致該資產在市場上鮮有交易,甚至可能從未發生過交易,因而沒有一個市場「公認」的市價。然而,因缺乏流動性而沒有市價並不代表該資產一文不值,而是大家不知道應如何去定價。要對該類資產定價,必先要對該資產進行估值,在估值的過程中,資產本身所能帶來的潛在現金流收益便起著決定性的作用。
在明白如何利用可持續的現金流去對一件缺乏流動性的資產進行估值前,必需要明白資本化(Capitalization)的概念。簡單而言,每一種資產(如住宅、工廈、商鋪等)都有不同的特性(features),市場對不同資產都有不同的回報率要求(Required Rate of Return),舉例如香港本地市場上商業辦工室和零售商鋪的年回報率要求分別為2.9%和2.5%,我們對這市場要求的回報率稱之為資本化率(Cap Rate)。有了Cap Rate,我們便能將資產目前和將來能產生的現金流收益進行資本化 (Projected Cash Flow / Cap Rate),最後便能得出該資產的估值,亦即是資產價格。
當大家清楚了解將實物資產資本化的過程和原理,大家便明白現金流是體現資產價值的重要「支持因子」(Supporting Factor),當一件資產大家都不熟悉,因缺乏流動性而沒有市場價格時,我們稱之為「市場失效」,我們只能back to the basic,以現金流作為推算資產估值的基礎。這是為何專業投資者都會注重資產(特別是illiquid assets)的現金流,因為我們都明白這是資產價值的基礎,一件資產如果不能在現在或將來產生可持續的supporting cash flow,該資產的價值便沒有支持。先現金流,後價值,再價格。
一般大眾投資者的邏輯卻剛好相反︰先價格,後價值,才現金流。他們只著眼於資產價格的升跌,並花大量精力嘗試不停預測該資產將來的價格,「價格上升是貴,要沽售; 價格下跌是便宜,要買進」都是不是一種正確去評估資產價值的概念。這就是富人與大眾散戶在思維上的分別。
有了「資本化現金流」的概念,便明白為何「先現金流,後價值,再價格」的邏輯。要提升資產的價值/價格,便要從現金流入手,這種手法稱之為現金流強化(Yield Enhancement),又或是資產強化(Asset Enhancement)。以投資鋪位為例,要知道鋪位的lump-sum一般較大,資產流動性一般較低,鋪位的價值一般由其租值所支持,而鋪位租金的高低非常視乎租戶是甚麼行業,做甚麼生意和可負擔租金的能力。因此,同樣的鋪位你租給一個文具店和租給一個品牌連鎖店是可以有很大的分別,這也視乎該鋪位的條件和你如何打造這個鋪位去特顯該鋪位的優勢。
假如你自己本身是一個品牌零售商,有吸引人流的能力,你便能將一個人流不多的死鋪帶旺,如果鋪位是自己的,便能成功做到Asset Enhancement。更甚的,如果你們是一班「品牌新派飲食聯盟」,將一條人流不多的街鋪帶旺,將租金(Yield) 提升,便能成功推升鋪位的估值。估值高了,銀行融資能夠將資產的增值部份(unrealized profit)具現化為現金流/新資本,再投資買入其他資產,然後重複上述動作。這是筆者經常說的「產融結合」概念。
強化資產-->強化現金流(租值)-->提升資本化估值-->產融結合-->現金流再投資。

First, New Year greetings to all of you, I wish you dreams come true, good luck and good health! New year starts, we need to try a "new pork" in the new year - Omnipork. Although I am abroad this year, Omnipork is already sold in Canada (T&T Supermarket), so I can still have it! YEAH! "Omnipork" is succulent, tender and juicy in terms of texture and taste. It's just like pork, BUT, it has lower calories and saturated fat, so it is a good substitute!
I used "Omnipork" to make three basic home-cooked dishes, which is very lazy and easy. It's too easy that I feel so embarrassed to share it ? But if you want to start cooking, this will be a great start. Let's learn together ?
Besides, in the new year, "Omnipork" has also launched a new series, Ready Meals Series - Omnieat, I am looking forward to try the new series when I back to Hong Kong ?

旅孩要來和大家拜年囉,祝大家心想事成、萬事如意、身體健康!新年當然要吃「新豬肉」,雖然今年我在國外,但新豬肉已經在加拿大有賣了 (大統華亞州超市),所以我還是可以吃到!YEAH!「新豬肉」不論在外相、觸感,還是味道,都可以媲美手打豬肉的嫩滑多汁,但「新豬肉」的熱量和飽和脂肪更低,是很好的代替品呢!
我用「新豬肉」做了三道基本的家常菜 - 豬肉三味,是很懶很簡單的菜式,簡單到我都不好意思分享了 ? 不過,如果你想開始學料理,這會是很好的開始喔!我們一起來學學吧 ?
另外,新一年,「新豬肉」也出了新系列 - 「速鮮即食系列」,很期待回香港試新產品 ?

Recipe
omnipork half/one pack
bean curd puffs some
diced green onions (optional) some
sugar, soy sauce, corn starch some
Steps
1.Omnipork Meatloaf
Seasoning the Omnipork: add sugar, soy sauce, corn starch, diced spring onions (optional), stir well, put it in a pan and fry, until the color of it slightly changed
2.Omnipork Balls
Squeeze the seasoned Omnipork into ball shape, and steam for 15 minutes
3.Stuffed Bean Curd Puffs
Stuff the Omnipork Balls into bean curd puffs and steam for 15 minutes
食譜
新豬肉 半包/一包
豆腐卜 (豆泡) 適量
蔥花 (非必要) 隨意
糖,醬油,粟粉 適量
做法
1.新豬肉餅
調味:加入糖、醬油、粟粉、蔥花 (非必要),攪拌後,放進鍋裡煎,煎到新豬肉顏色稍變即可
2.新豬肉丸
把已調味的新豬肉用手擠出球型,隔水蒸15分鐘
3.新豬肉釀豆腐卜 (豆泡)
把新豬肉丸塞進豆腐卜 (豆泡)裡,隔水蒸15分鐘
